5 mins warm up then 20 mins of 1 min intervals of bout 5.30m mile pace then back to bout 8.5m pace.

Then another 5 mins warm down. 6k in total. Followed by a cheeky 1k swim in a freezing cold pool :)

mine was better than i thought, knee bit sore again, will do my exercises tonight that physio gave me, only did 5 miles because of it and it was incredibly windy too

Bloody brilliant. Knackered at the end of 4 miles, but that's 4 miles more than I've run in ages!

where have you been Mac? (says me who's been off the radar too!!)

My run today....same as every weekday morning now....1 mile to work....then one mile home again. Still it's adding 10 extra miles a week on that would not have been there before.

It was good last night, 4 x 0.9 mile loops (wouldn't it make life easier if that circuit was just 1/10 of a mile longer?). First and last were warm up/down at 9 minute/mile and middle 2 were 8 to 8:20 m/m pace. Half the circuit is uphill, half down. Felt heavy legged and tired when I started, great by the time I got onto the second downhill. Had to force myself to slow down for the warm-down.
