It is a run at slightly below your 10k/5k pace (depending on what distance you're training for) which gets you used to running harder & helps with racing by physical & mental toughening. In reality 10mins warm up. Run till you're knackered as hard as you can then 10mins cooldown. The bit in the middle gets longer as you get fitter!
