they key with any programme is understanding where you are today, where you want to go and, identifying the key components that *may* be missing from your plan.

To run a PB runners need to get comfortable in being uncomfortable. Typically, for those I coach we would look to build in some tempo runs, intervals and progression runs. On top of that the athlete would need to have a reasonable base...and I would strongly encourage some conditioning work too.

I would do a normal mileage plan with speedwork.

I'm at about 26 mins (on a totally flat but muddy course) - PB is 23.52, but VERY old! Have been running ultras for a few years so most of my speed has gone!

Look at Furman, too. Running 3 times a week with each run having a specific goal. Worked for me when I took a year off from running anything longer than a Half Marathon.

Not a plan as such, but over the summer I got my 5K time down from low 25:xx to low 23:xx.

I was training for a marathon so doing sessions of various different lengths and speeds, but the thing I felt really helped me over 5K was consistently going to the same parkrun every week and hammering it, viewing it as another speed work session at first. At first it was horrible, but after a few weeks the horribleness got less and the pace became quicker for the same amount of effort. For me the consistency, getting stuck in to the distance and the small steps of progress gave me the confidence and then the times came with that.

I found the Smart Coach feature on Runners World to be quite a helpful template. I make my own little tweaks to it. :)
